Why what you do at sunrise and sunset matters more than any supplement

Light is the Original Medicine
We talk a lot about sleep. We invest in better pillows, darker curtains, and calmer evening routines. But most of us completely overlook the two most powerful signals our biology receives every single day - the light we see first thing in the morning, and the light we see as the sun goes down.
These aren't small details. They are the foundation of your entire circadian system.
Your Body Runs on a Clock
Every cell in your body operates on a roughly 24-hour cycle - your circadian rhythm. This internal clock governs when you feel alert, when you feel tired, when cortisol peaks, when melatonin rises, and even when your digestion, immune system, and mood regulation perform at their best.
The problem is that this clock needs to be set every day. And the primary signal it uses is light. Not screen light. Not office fluorescent light. Natural sunlight - specifically the low-angle, long-wavelength light that occurs within the first hour after sunrise, and again in the hour before and after sunset.
Morning Light: The Master Reset
When you step outside and expose your eyes to natural sunlight within 30–60 minutes of waking, you trigger a cascade of biology that sets your entire day.
Cortisol - often misunderstood as a stress hormone - surges in a healthy, timed pulse. This morning cortisol spike is not something to fear. It is your body's natural wake signal: it sharpens focus, mobilises energy, and primes your immune system. When it fires at the right time, triggered by morning light, the rest of your hormonal rhythm falls into place.
At the same time, your brain begins its countdown to melatonin. The light exposure in the morning essentially sets a 12 - 16-hour timer. When that timer runs out - typically around 9 - 11pm - melatonin rises naturally, and sleepiness follows.
Miss the morning light, and that timer never starts properly. You may feel wired at midnight and groggy at 7am - not because something is wrong with you, but because your clock never received its anchor signal.
The practice is simple: Go outside. No sunglasses. Even on an overcast day, outdoor light is 10 - 50 times more powerful than indoor light. Five to ten minutes is meaningful. Twenty minutes is optimal.
Evening Light: The Second Signal
The second window is equally important, and almost entirely ignored.
As the sun descends and the light shifts toward warmer, redder tones - low UVI, long wavelength - your eyes register this change and begin preparing the body for sleep. This means that viewing the setting sun signals to your brain: the day is ending, it is safe to begin the transition to rest. Melatonin release is primed. Core body temperature begins to drop. The nervous system starts its shift from sympathetic (alert, reactive) to parasympathetic (calm, restorative).
What disrupts this? Bright overhead lighting indoors after sunset. Screens emitting blue-spectrum light. The relentless stimulation of modern evenings.
The practice: If possible, step outside or sit near a west-facing window as the sun sets. Even 10 minutes of that warm, low-angle light helps your brain make the distinction between day and night - a distinction that modern life aggressively blurs.
Why This Matters for Sleep Quality
Deep, restorative sleep is not just about how many hours you're in bed. It's about the quality of the architecture - specifically how much slow-wave (deep) sleep and REM sleep you're getting.
Both are governed by your circadian rhythm. A well-anchored rhythm, reinforced twice daily by natural light, produces sleep that is genuinely regenerative: the kind that consolidates memory, repairs tissue, balances hormones, and leaves you feeling restored in the morning.
